An implementation intention.
According to the British Journal of Health and Psychology, people who use implementation intentions increase their chances of following up on a new habit by 200%.
What is it?
A simple 1 sentence statement:
I want to (WHAT), at (WHEN) in the (WHERE).
For example:
"I want to do 3 full body circuits (what), at 11:30 on Wednesdays and Fridays (when) in the garage (where)."
It's clear, either you do 3 circuits or not.
And because it's clear you are more likely to ACTUALLY do it.
Write Down 1-3 Implementation Intentions
Grab a notebook or a piece of paper and write down 1-3 implementation intentions.

The Requirements For Your Calisthenics Workout Plan

Warming Up
In the coming months, you will make some amazing progress.

But what you need first, is a basic level of strength.
Warm up and use rest intelligently
To start safely, you need to be prepared and use these 7 effective routines to warm up before your training.
What do you want to focus on during your warm up?
- your wrists (18,6% of injuries);
- and shoulders (41,9% of injuries).
Both will need some extra attention.
Especially if you completely new to this.
Here is a list of the 5 most common injuries:
Injury prevention = is making sure you warm up AND use the right amount of rest between cycles and exercises:
- 30-60 seconds of rest between your exercises.
- more important: 60-180 seconds of rest between cycles.
Why use these numbers?
According to the European Journal of Physiology, your body needs about 180 seconds to fully recover.
For example:
- 30 seconds means ≈ 50% of your energy is restored
- 60-90 seconds means ≈ 75-90% of your energy is restored
- 180 seconds means ≈ 98% of your energy is restored
The amount of rest you need depends on your goal and your level of development, but here are the general rules of thumb:
- strength: rest 3-5 min
- muscle growth: 60-90 sec
- endurance: minimum rest
As you become stronger you can minimise the rest between exercises.
So what are the strength requirements?
To get the best possible start for the six month workout schedule, you need to be able to complete the 'get ready' routine:

When I first started with calisthenics, I didn't care about how well I was doing the repetitions
All I cared about was how much repetitions I was doing.
But there is a VERY big difference between doing a push up correctly 5 times.

You will be way stronger and injury free down the road if you do it the right way.
It's about having the right mindset.

Hello warriors, I recently discovered this training plan and started from month 3, I can do it respecting the rest time and doing the exercises with quality
However, I decided to stay at level 3 and after 4 weeks I will go to level 4, which is where I will really get approved.
I know that exercises like typewriters will cost me but nothing is impossible;)
I have read all the questions you have been asked since 2015 to save me some things, I only have one question left
In month 4 it says “Muscle up hunt (5 reps)” that means that when I start I must do:
5 Muscle up hunt (reps)
5 Dips on straight bar
5 Typewriter pull ups
I guess it must be that way because the change from month 3 to 4 is brutal, if I’m wrong I would like you to let me know.

That’s completely right! A lower amount of reps on the 4th month to manage the transition and the use of regressions where necessary. So if typewriters are too much, sticking to wide grip pull ups for example. Or if straight bar dips are too much, sticking to regular bar dips. Regressing where necessary and progressing up to 5 reps if possible. That way you can manage the intensity.

Hello, I have a question and maybe you can finish clarifying me.
When I perform calisthenics, when should I really inhale and exhale? I know that breathing is very important to give enough but there is not much information regarding this.
For example, if I do a pull-ups, I usually inhale air when I’m hanging and I get all the air when I get to the top of the bar, is it wrong?
I see that there are people who do it in reverse and others who do it as I do. Thanks a lot 🙂

Great question! It differs per move and per person, but your body will automatically find a way for you to do it efficiently.
Instead of focusing on your breath, focus on contracting the right muscles, the breath will follow that contraction if it needs to.

Reading old answers I found that you are not very happy with consuming protein powder and other supplements
Which is the reason? I am an ectomorph and I have a hard time getting fat, I perform my calisthenics exercises with quality but it is very difficult for me to be at my ideal weight, even when developing muscle
I could be a cadidate to consume this type of supplements plus a clean diet? Thank you

Great question!
I have slightly changed my views over the years to be honest and that’s primarily due to more experience with a variety of different clients.
1. First get as many nutrients from whole foods, why? Because those contain far more nutritious components that are absent or have been destroyed in supplements or powders.
2. If it’s practically impossible for you to obtain those from whole foods, add supplements, but keep in mind that those are not a replacement. Use them as an addition.
The term ‘ectomorph’ has very little science behind it, stronger distinctions are hyper-responders and non-responders. Those of course are on ends of a spectrum. Either you respond well to a certain type of training, nutrition or you don’t. Regardless, if you haven’t put on a lot of muscle yet, it means you have the ‘highest potential’ to gain muscle at this point in your development. It also means you are the most likely to quit.

The thing with diet is that every diet potentially works, as long as you can stick to it ;), so if consuming a clean diet + supplements allows you to meet your caloric intake, protein intake and micronutrient intake, then definitely stick to that plan. There is no clear good or bad, it’s more about an individual case by case basis.

It really depends on how much ground you have to cover, you can start with the 6 month plan and use beginner routines to add some variation if you need it.
Nope after completing the 6 month plan successfully you can move on to higher level skills, but don’t be in a rush, this is a long term plan.

I’ve been power lifting for a year now but not seeing as much results as I thought I would so I’ve recently joined calisthenics and actually had my first workout yesterday and I’m super sore and was wondering how long should I see big results?

Great question!
First of all ‘your question’ smells like you are looking for a quick fix. The reason why you didn’t get results lifting weights, will be the same reason why you won’t get results doing calisthenics. The principles in both are, consistency and a right process.
Don’t confuse soreness with progress, actually the opposite can be true. How long? Well, that’s completely up to you. Instead of asking how long it will take, rather ask yourself what do I need to do every single day from this day forward to get the results I want? And more importantly, who do I need to become?
Think about those questions and let me know if there is anything else.

I’m a skinny guy but I’ve been been weight training for several years. I took off the last couple with the birth of our daughters but still doing Bodyweight off and on throughout that time. The most consistent gym time has been the last 8 months. I’ve been inspired by your workouts and others and strictly want to do this all Bodyweight workout. I’ve performed the Murphy workout several times and did not feel that this beginner plan pushed me. Can I alter anything for the first month such as (reps, time between exercises/sets, or increase cycles?)
